Even as calorie needs often decrease after 60, the density of nutrients in our diet must increase to compensate.

Why Nutrient Requirements Change with Age

After middle age, the body’s ability to absorb nutrients declines. The intestines develop into less efficient, skin thins reducing vitamin D production, and changes in taste and smell can lead to an imbalanced diet. Medications can interfere with nutrient absorption or increase excretion, and chronic diseases often elevate nutrient demands – mirroring the needs of competitive athletes.

Five Key Nutrients for Seniors

1. Vitamin B12: Supporting Nerve and Brain Function

Vitamin B12 is primarily found in animal products, making deficiency a concern for vegans and strict vegetarians. Yet, even individuals who consume meat, fish, and dairy can develop a deficiency, particularly as they age. A study by the Augsburg population found that one in four people over 65 are poorly supplied with vitamin B12. Age-related decline in stomach acid and enzymes impairs B12 absorption, and chronic gastritis can further hinder the absorption of B12, as well as zinc, calcium, and iron.

The German Nutrition Society (DGE) recommends a daily intake of 4 micrograms of vitamin B12. While the liver stores B12, a deficiency can lead to nerve damage, vision problems, paralysis, and even dementia.

2. Vitamin D: Preventing Osteoporosis and Boosting Immunity

The skin’s ability to produce vitamin D decreases with age due to thinning skin. Insufficient UVB radiation exposure, especially during winter months, contributes to widespread vitamin D deficiency. A deficiency can promote bone loss (osteoporosis) by hindering calcium and phosphate transport into bone substance. It also weakens the immune system, increasing susceptibility to infections.

Vitamin D supplementation is often necessary, even during summer months, depending on lifestyle and sun exposure.

3. Omega-3 Fatty Acids: Protecting Brain and Heart Health

Omega-3 fatty acids possess anti-inflammatory properties and are crucial components of brain health. Studies suggest they may protect against dementia and cardiovascular disease by regulating blood pressure and lowering LDL cholesterol. However, omega-3 deficiency is common, with approximately three-quarters of people in Germany being undersupplied.

The DGE recommends two portions of fish per week to obtain sufficient EPA and DHA, the most beneficial omega-3 fatty acids. Alternatively, fish oil or algae oil supplements can be used.

4. Magnesium: Maintaining Energy Balance and Bone Health

Magnesium is involved in over 600 enzymatic processes, impacting muscle function, DNA repair, and bone mineralization. A deficiency can disrupt these processes and increase the risk of bone fractures. Magnesium also plays a vital role in energy production, helping to prevent fatigue and exhaustion.

The DGE recommends 300 milligrams of magnesium daily for women and 350 milligrams for men. Magnesium supplementation can be particularly beneficial for individuals with digestive issues.

5. Protein: Preventing Muscle Loss and Supporting Immunity

Protein requirements increase after 65 to 0.8 to 1 gram per kilogram of body weight. Adequate protein intake is essential for maintaining muscle mass, preventing frailty and falls, and supporting immune function. The body utilizes amino acids to build and repair tissues, and branched-chain amino acids (BCAAs) are particularly important for muscle protein synthesis.

Combining various protein-rich foods, including meat, fish, eggs, legumes, and dairy, ensures a complete amino acid profile. Protein shakes may be beneficial for individuals experiencing muscle loss or illness.

Adapting Your Diet for Optimal Nutrient Intake

As we age, it’s crucial to shift towards a more nutrient-dense diet with fewer calories. Prioritize unprocessed, natural foods, including fish, meat, eggs, legumes, dairy, and plenty of vegetables. Frozen foods can also be a fine source of nutrients.

The Role of Supplements

A micronutrient analysis can determine if a deficiency exists and whether supplementation is necessary. While supplements cannot replace a healthy lifestyle, they can significantly improve quality of life and blood values when used appropriately. Vitamin D, Omega-3, and Coenzyme 10 are three nutrients often recommended for supplementation in older adults. However, individuals with heart disease should consult a doctor before taking omega-3 supplements.
