The 30-Second Sit-to-Stand Test: A Simple Measure of Future Independence
How many times can you stand up from a chair and sit down again, without using your hands, in 30 seconds? The answer may indicate your ability to maintain independence in later life. This simple assessment, known as the 30-second sit-to-stand test, was initially highlighted in a 1999 study by Roberta E. Rikli and C. Jessie Jones, researchers at California State University, Fullerton.
A Key Component of Functional Fitness Assessment
The test became a central part of the Fullerton Functional Fitness Test battery developed by Rikli and Jones to predict mobility, fall risk, and independence in older adults. Today, it remains a frequently used tool by physical therapists to assess fall risk, including as part of the Centers for Disease Control and Prevention’s (CDC) STEADI (Stopping Elderly Accidents, Deaths and Injuries) framework CDC STEADI.
As the study’s authors noted, preventing or delaying the onset of physical frailty is increasingly important given the growing number of individuals living into their 80s and 90s.
Benchmarks for Assessing Independence
In 2013, Rikli and Jones published benchmarks for the 30-second sit-to-stand test, providing a way to assess fitness levels in relation to maintaining physical independence. These standards are categorized by age group and gender.
How to Perform the Test
- Place a sturdy chair against a wall, ideally with a seat approximately 17 inches off the ground.
- Sit with your feet flat on the floor and arms crossed across your chest.
- Shift your weight forward and press through your feet to stand fully upright, extending your knees.
- Lower yourself back to a seated position under control, without using your arms for assistance.
- Each complete stand and sit counts as one repetition.
- Complete as many repetitions as possible in 30 seconds.

Although these scores provide a useful reference point, it’s important to remember that mobility and strength can be improved at any age. Proficiency in this exercise isn’t a guarantee of a long, healthy life, and individual medical histories (such as recent surgery or injury) should also be considered.
Improving Your Score and Reducing Fall Risk
The authors emphasize that the standards are most valuable for planning interventions to address specific weaknesses, reducing the risk of premature loss of mobility and independence. Regularly practicing the sit-to-stand exercise is one of the most effective ways to improve your score and reduce fall risk.
A 2019 study published in Experimental Gerontology found that repeated sit-to-stand exercises performed three times a week for 12 weeks improved muscle strength in physically frail adults Experimental Gerontology Study. The study involved 14 men and women aged 75 to 88, performing 48 repetitions per session. Researchers concluded that a short-term conditioning program of repeated sit-to-stand exercises can effectively increase knee extensor strength and reduce the effort required for the movement.
