Walking pace matters just as much as daily step counts when it comes to lowering the risk of premature death, heart disease, cancer, and dementia, according to research published in the journals JAMA Internal Medicine and JAMA Neurology. The studies analyzed activity-tracker data from 78,500 adults in the UK Biobank to evaluate how movement intensity impacts long-term health outcomes.

Participants with an average age of 61 wore activity trackers for seven full days at the start of the trial, providing objective data that avoided the flaws of self-reported exercise habits, according to Dr. Michael Fredericson, a sports physician at Stanford University who was not involved in the research. Over a follow-up period of six to eight years, researchers tracked health outcomes and found that every 2,000 additional steps a day lowered the risk of premature death, heart disease, and cancer by about 10 percent, up to roughly 10,000 steps per day.

Beyond total volume, the speed of movement proved critical. When evaluating the step rate per minute during the highest 30 minutes of daily activity, investigators discovered that participants whose average pace reached a brisk walk—defined as between 80 and 100 steps per minute—experienced significantly better health markers than those who accumulated a similar step total at a slower pace. Brisk walkers enjoyed a 35 percent lower risk of dying, a 25 percent lower chance of developing heart disease or cancer, and a 30 percent lower risk of developing dementia.

Structuring Brisk Walking Into Daily Routines

Achieving these protective health benefits does not require an extended, uninterrupted workout session. According to Matthew Ahmadi, a research fellow at the University of Sydney and one of the study authors, individuals can accumulate brisk movement in brief bursts distributed throughout the day. A person whose daily routine includes 2,400 to 3,000 brisk steps can achieve a sharp reduction in chronic disease risk without necessarily increasing their overall daily step count.

While fitness trackers frequently emphasize a target of 10,000 steps, scientific evaluation shows that significant risk reductions begin much earlier. For dementia specifically, accumulating about 3,800 steps per day was associated with a 25 percent reduced risk, while hitting roughly 9,800 steps daily lowered the risk by 50 percent. The data indicates that both brisk walking and jogging yield superior health outcomes compared to slower movement, though researchers noted that current data remains insufficient to determine if jogging provides superior benefits to a sustained brisk walk.
